30-Day Meal Plan for Weight Loss: Full Menu + Grocery List

Home / Blog

Overhead flat lay of healthy meal prep containers on white marble - grilled chicken breast with brown rice and broccoli, baked salmon with asparagus and cherry tomatoes, Greek yogurt with blueberries, and almonds. Text on left reads 30 DAYS MEAL PLAN FOR WEIGHT LOSS.

Food is the part of the day most people plan last. That is the problem.

You already know what healthy eating looks like. But at 7 p.m., after work, you open the fridge and nothing is ready. So you order something. Then you promise to start Monday.

This 30-day meal plan removes that moment. Every meal for a month is written down. Breakfast, lunch, dinner, and one snack. You do not have to decide anything.

It is free, and there is no email signup. Read how it works first, then grab the PDF further down the page.

Why 1,200 Calories?

Weight loss is simple to explain and hard to do. You lose fat when you eat less than your body uses. Nothing else matters as much.

The plan sits near 1,200 calories a day:

MealApprox. calories
Breakfast300
Lunch350
Dinner350
Snack200

That number creates a gap big enough to lose weight steadily, without cutting so hard that you quit.

But 1,200 is a floor, not a target for everyone. It usually fits women of average height who are not very active. If you are a man, tall, on your feet all day, or lifting weights, add 300 to 500 calories. Use a bigger protein portion and a second snack. You will still lose weight, and you will actually finish the month.

5 Reasons to Follow This 30-Day Meal Plan

1. It saves your time

The plan is already written. You are not deciding at 7 p.m. anymore. One grocery trip covers the week, and you cook from a list instead of standing in the kitchen thinking.

2. It builds a habit, not a diet

Thirty days is long enough to change how you shop and cook. Most people finish it eating differently, even on the days they are not following the plan.

3. It costs less than eating out

Eggs, oats, frozen vegetables, chicken, canned tuna, beans. All of it is ordinary grocery store food. There are no supplements to buy and nothing to order online.

4. It gives you new meals

Thirty days means thirty combinations. Most people rotate the same six dinners. This plan will put a few new ones in your rotation.

5. It is honest about who it is for

Which brings us to the part most free meal plans leave out.

A Warning Before You Start

This plan is for generally healthy adults who want to lose weight. Please skip it, or talk to your doctor first, if you:

  • Are pregnant or breastfeeding
  • Are under 18
  • Have diabetes, heart, kidney, or thyroid conditions
  • Take regular medication
  • Have a history of disordered eating

I am not a doctor. For anyone on that list, this is a conversation with a professional, not a free PDF from a website.

Also stop and eat more if you feel dizzy, cold all the time, or worn out. That is a sign the cut is too aggressive.

My Own Experience With This Plan

I did not start with a diet. I started with a notebook.

My eating was never bad on purpose. I just never decided anything in advance, so the decision got made for me at the worst moment: tired, hungry, standing in front of an open fridge late at night.

So one Sunday I wrote out a full month of meals. Breakfast, lunch, dinner, one snack. Only things I already knew how to cook. Then I bought exactly what was on the list and nothing else.

Week one was easy. Week two was the hard part. The novelty wore off and I wanted to quit. What kept me going was that I did not have to decide anything. The plan was already written. I just followed the page.

By the end of the month my clothes fit better, but the bigger change was the afternoon crash. It stopped. I was sleeping better and I had stopped eating out of the fridge at midnight.

I still go back to this plan whenever my eating drifts. That is all it really is. Not a diet. Just a page that decides dinner before I am too tired to decide it myself.

This is what happened to me. It is not a promise about you. Your body, routine, and health history are different. I cannot guarantee you the same result.

The Portion Guide

No scale needed. Use your hand.

  • Protein: one palm per meal. Chicken, fish, eggs, Greek yogurt, beans.
  • Vegetables: half your plate at lunch and dinner.
  • Carbs: one cupped hand. Rice, bread, pasta, or potato. Once per meal.
  • Fat: one thumb. Oil and dressing hide more calories than anything else.

The other 23 days are in the PDF.

Meals are swappable. Any breakfast can replace any other breakfast. Eating the same lunch five days in a row is fine.

Shortcuts for Busy Weeks

Some weeks you will not cook. Plan for that instead of quitting.

  • Rotisserie chicken. Skin off. Covers three lunches.
  • Frozen vegetables. As good as fresh here, and nothing spoils.
  • Pre-cooked shrimp and canned tuna. Salad becomes dinner in five minutes.
  • Bagged salad kits. Use half the dressing packet.
  • Coffee runs. Black coffee or an americano instead of a flavored latte.
  • Eating out. Grilled, not fried. Dressing on the side. Box half before you start.

What Results Are Realistic

Most people lose 1 to 2 pounds a week.

Week one often shows more. That is water, not fat.

There will be a week where the scale does not move even though you did everything right. That is normal, and it is where most people quit.

How to Start on Day 1

  1. Read the first two pages of the PDF. The portion guide makes the rest work.
  2. Shop once, using the grocery list.
  3. Prep two things on your day off. Boil eggs. Cook one protein.
  4. Aim for 90%, not perfect. Leave one meal a week flexible.
  5. Walk 30 minutes most days.
